You sit down at 9am. You look up and it’s 1pm. Your neck is stiff, your hips feel welded to the chair, and your shoulders have crept up toward your ears.
Here is the real reason: your body isn’t built to hold one shape for hours. Muscles get comfortable in whatever position you park them in. Sitting isn’t evil, but only sitting makes you stiff. The fix isn’t a gym membership. It’s movement, in small doses, often.
This is a five-minute sequence you can do next to your desk. No equipment. No changing clothes. No sweating. Just enough to remind your body it can still move.
Before You Start
One rule: gentle means gentle. This is a mobility break, not a workout. If anything sharp, pinching, or painful shows up, stop that movement. Discomfort from stiffness easing out is fine. Pain is a signal to back off. Move slowly and breathe the whole time.
The 5-Minute Sequence
Do each move for about 45 seconds to a minute. Stand up for these unless noted. You can do the whole thing barefoot or in your shoes.
1. Neck Releases (about 45 seconds)
Sit or stand tall. Slowly drop your right ear toward your right shoulder. Don’t force it. Hold for two breaths. Come back to center, then do the left side. Then lower your chin toward your chest and gently roll your head side to side.
- Modification: Keep your shoulders relaxed and down. If you feel it in your shoulder instead of your neck, ease off.
2. Shoulder Rolls and Reaches (about 1 minute)
Roll your shoulders backward five times, slow and big. Then reach both arms overhead, lace your fingers, and press your palms toward the ceiling. Feel your side body lengthen. Lower and repeat twice.
- Modification: If reaching overhead bothers your shoulders, keep your arms lower and just open your chest by squeezing your shoulder blades together.
3. Standing Cat-Cow (about 1 minute)
Place your hands on your thighs, knees slightly bent. Round your back and tuck your chin (like a scared cat). Then reverse: lift your chest, look slightly up, let your belly drop forward. Move with your breath—arch as you inhale, round as you exhale.
- Modification: Keep the range small. This is about waking up your spine, not maxing out the stretch.
4. Standing Hip Openers (about 1 minute)
Hold onto your desk or chair for balance. Lift one knee up in front of you, then slowly open it out to the side like a gate. Bring it back. Do a few on each leg. Then step one foot back into a soft lunge to open the front of your hip—no deep bend needed.
- Modification: Hold the desk the entire time. Small circles with the lifted knee count too.
5. Forward Fold and Roll Up (about 45 seconds)
Stand with feet hip-width apart. Bend your knees generously and fold forward, letting your arms and head hang. Sway gently side to side. Then bend your knees more and roll up slowly, stacking one vertebra at a time, head coming up last.
- Modification: Bend your knees as much as you need. You can also rest your hands on your thighs or the seat of your chair instead of hanging.
How Often To Do It
Once is good. Twice or three times across a workday is better. The magic isn’t in doing it perfectly—it’s in doing it repeatedly. A stiff body that moves for five minutes every couple of hours feels dramatically different by 5pm than one that didn’t.
Set a reminder. Tie it to something you already do: after a meeting, before lunch, when you refill your water. Habits stick when they attach to existing routines.
Motion is the antidote to stiffness. Not intensity. Just motion, often.
A Simple Way To Remember It
- Neck—ear to shoulder, both sides
- Shoulders—roll and reach up
- Spine—standing cat-cow
- Hips—knee lifts and a soft lunge
- Whole body—fold and roll up
Top to bottom. That’s the order. Once you’ve done it twice, you won’t need to look it up.
